Anxiety isn’t a character flaw or a willpower problem, it’s your brain doing exactly what it evolved to do, just with the sensitivity turned up too high. You can’t think your way out of it entirely, but you can build a toolkit that brings the volume down. Here are practical strategies that actually help.

Use your breath as a remote control

When anxiety spikes, your exhale is the fastest path back to calm. Try extending your exhale to be longer than your inhale, for example, in for four counts, out for six. This activates the calming branch of your nervous system and signals “you’re safe” far faster than your thoughts can.

Get back into your body

Anxiety lives in your head, looping into the future. Bring yourself into the present with your senses. The 5-4-3-2-1 technique works: name five things you see, four you can touch, three you hear, two you smell, one you taste. It isn’t a trick, it’s redirecting your brain to what’s actually here.

Name it to tame it

Saying “I’m noticing anxiety right now”, instead of “I am anxious”, creates a small but powerful gap between you and the feeling. You’re not your anxiety; you’re the one observing it. That shift reduces the intensity more than you’d expect.

Cut the “what if” fuel

Anxiety feeds on imagined futures. When you catch a “what if,” try swapping it for “what is.” What’s actually happening right now, in this moment? Usually far less than your mind is predicting. Grounding in the present starves the loop of its fuel.

Tend to the basics

Sleep, caffeine, movement, and meals all move the anxiety dial. Caffeine mimics anxiety symptoms in the body, so watch the intake. Regular movement burns off the stress chemicals your system is holding. These aren’t cures, but they’re the foundation everything else rests on.
